5)半纤维素 hemicellulose -- 不能被消化酶降解但能被细菌慢慢降解成寡糖,发酵速度比较慢。 粗粮,豆类,坚果和水果里都有。这个成分反而在食物烹饪后变得更容易被发酵,因为加热帮助水解成短链糖了。
6)菊糖 inulin (也就是低聚果糖) -- 菊苣(chicory),大蒜,洋葱,熊葱,芦笋。有天然甜味,常被制作成纤维补充剂。
回避碳水或者keto饮食的问题之一就在于可发酵性纤维摄入容易不足,养不好肠道细菌。粗粮和豆类还是不能被绿叶蔬菜和坚果之类替代的。

(续上回)真正能供养肠道益生菌并使之生产丁酸的可发酵纤维素
绿色蔬菜和坚果里的那些不溶于水的纤维难以被肠道细菌有效分解,所以主要功能是促进肠蠕动带走垃圾以及增加粪便体积。可发酵纤维有下面几种:
1)抗性淀粉(resistant starch) -- 可以参考前面的嘟,含量大于5%就是明星了。土豆(需要冷却24小时), 未成熟的青香蕉(有专门的青香蕉淀粉用于烹饪), 燕麦(隔夜燕麦最多),大麦,花生,腰果,豆类。任何夹生或冷一段时间的淀粉类食物都会含有更多的抗性淀粉。
2)β-葡聚糖 (β glucans) -- 燕麦,大麦都有5%上下的含量,而菌菇(菌菇多糖)含量则出奇之高,10-80%,海带和昆布(褐藻多糖)0-30%。那种黏糊糊的透明物质就是它了,还能刺激免疫功能。
3)果胶 (pectin) -- 苹果,胡萝卜和柑橘类的皮和络(想到陈皮了)算是明星。其它含量高的有梨,李子,桃杏,黑莓,覆盆子,西兰花的茎,婉豆。这些通常也就1%果胶。
4)含硫糖Sulfoquinovose (SQ) -- 绿色叶菜特有的,能提供硫元素给有益细菌。叶菜的另一大好处。
